Regarding training:

How many SETS are you finding most success doing per body Part???

It seems like I FINALLY realized that I have been SLIGHTLY OVER-TRAINING.

I have made the following changes and I feel pretty GOOD about them:

Large Body Parts: I NOW do 10 sets of 5-10 reps (this does NOT include LIGHT1-2 warm-up sets)

Smaller Body Parts: I NOW do 7 sets of 5-10 reps (this does NOT include LIGHT1-2 warm-up sets)

Comments welcome!!!

My goals are towards powerlifting, but from what I have been reading here on the boards, and from what you have stated as your problem/question, you might want to look into DC's program.

There is a link at the top of the page, and lots of guys in here have been doing it. They should all be able to provide feedback. Both the high points and the low points. I believe DC's target "audience" is primarily bodybuilders.

Before I switched over to powerlifting I did the BB thing for about five years. I found that doing like 10-12 sets in an entire workout did great things for me. I still do about the same now just use different poundages and rep structures. Also those are working sets I don't count warm-ups as part of sets.

Someone who knows their shit made an interesting point to me. When you look at a cross section of muscle fiber from an elite powerlifter and an elite bb the powerlifter will have much denser aka harder muscles. The bodybuilder spendes years looking for "muscle maturity" when it doesn't take that long to develop if you are training strength. You are 30 and not far away from your goals but with all aas use aside will you keep what you havve when you get there. Not if the strength base is not there to support the size you have built. Why do you think bb crash off cycle so much harder than pler's. I am not trying to sell you on powerlifting at all, I just want you to look at the problem from a different angle. Size without the strength to justify it will diminish in the absence of aas.

It should mean a lot more to you than you think. Progressively increasing weight is what truly builds muscle. Whether you look at it in the DC viewpoint (strength gains) or the HST view (progressive loading), the conclusion is the same.

I believe you're still using too much volume. Consider this: If it's been proven, both scientifically and in the real world, that you can profit just as much from 1-3 sets as you can from 5+ sets, then why should you do the latter? If you limit your sets to 1 or 2 per bodypart then you will recover faster, and thus be able to train more frequently. And training more frequently allows you to build muscle at a much faster rate (i.e. you're gaining 2-3 times a week as opposed to once a week).

It depends on how you define set, I suppose. I do DC. Generally that entails one really long set: a primary effort to failure, usually 8-12 reps; 15 deep breaths, then more reps to failure; 15 more breaths, then a final balls-out effort and sometimes a static contraction at the very end.

It works real well for me.

That does seem somewhat extraneous, as Debaser said, but if it's working, have at it!

If I had my druthers, I'd like to see you reduce that to something more like 8 sets total for the big bodyparts, and maybe 4-5 for the smaller ones.

When I wasn't doing DC, I got my best arm growth by doing supersets. A biceps/triceps routine might look something like this:

Biceps:
1--Barbell Curl or Incline DB Curl--8-10 reps to failure, run to
2--Supinated grip pulldown to the top of the forehead, 6-10 reps to failure.

Triceps:
1--Triceps Pushdown or Skullcrushers, 8-10 reps/failure, run to
2--Parallel dip, 6-10 reps/failure.

The pump from that is ungodly, and I saw some nice strength increases. On rare occassions I would do two supersets of each, sometimes switching the first exercise in the sequence. That'd leave you with 4 sets total for biceps or triceps, 8 total. A pump of at least .75" is to be expected.

PS: I would LOVE to pick up a great manual or book on this matter......any suggestions on this matter?

Well, it probably should...you don't necessarily have to powerlift, per se, but it's not a bad way to go.

Ask yourself a question: which bodybuilders are the very biggest (and therefore, have the easiest time getting hard...more muscle means a lower relative bodyfat percentage, and an easier time cutting up too)?

Just off the top of my head, Ronnie Coleman, Dorian Yates, Trevor Smith, Jeep Swenson, Ian Harrison, Mike Francois and Franco Columbu are or were all very thick, massive guys, all with the potential to get extremely hard, Dorian in particular. They all worked really hard to move progressively monstrous weights, with Dorian doing strict inclines with 425, Ronnie knocking out 12 reps with 315 on seated presses, Francois and Coleman deadlifting over 800 lbs., squatting over 700, and so on.

Would they be that big if they were content military pressing 225, deadlifting 495, etc., for years on end? No. Less muscle = less potential hardness.

You DO want to get crazy strong. It'll help you immensely in your goals.

I put on 10 pounds LBM in one year training like a BBer (the previous 13 years were sports specific lifting regimens), and 20 pounds in one year training for both (size AND strength). The first year, the year I gained only 10 pounds, I did a cycle of AAS. The second year was largely clean (tried a couple cycles but ended after a couple weeks due to blood pressure/fakes). Any bodybuilder who has neglected strength can not claim to have approached his/her genetic potential.

Like other posters, I'm not encouraging you to try a powerlifting split. I am encouraging you to do something very well rounded that's going to hit the most variety of fiber types to promote the best possible growth...and of course, recovery. :)

I train between 7-12 sets for major body parts and 7-9 for minor body parts.

We used to have a thing called the "rule of 9" which meant you couldn't go wring training any body part for 9 sets.

There was a marvelous study published back in the '80s that looked at gains over a 2 year period... and numbers of sets. They had four groups of lifters.

The first group lifted 1 set of three different exercises for one body part.

The second group lifted 2 sets of three different exercises for one body part.

The third group lifted 3 sets of three different exercises for one body part.

The fourth group lifted 4 sets of three different exercises for one body part.

What they found was that the 1st group got 94% of the gains. The 2nd group that did 2 sets got 98% of the gains. The 3rd group that did 3 sets got 100% of the gains. The 4th group got no additional gains over the 3rd group.

What I always found most significant about this study was how much benefit the 1st group got. This study came out at a time when DC training would have been thought of as idiotic. It would have been very intersting if they could redo the study to include absolute failure in sets.
 
I've always trained for both size and strength, and have felt that doing it that way has really helped my physique get where it is now. The sticky at the top of the page details the different training approaches that are advocated in this forum

i now really like DC training but the statements presented are false.

It has NEVER been PROVEN that x sets equals better or equal gains. To attempt to prove such causation, when taking in genetics and fitness levels of various individuals would require a scientific epic that has not yet been undertaken. If low volume training was always equal or better, then atleast some champion olympic power athletes would be training as such and none are.

Furthermore, by definition, you CANNOT prove that 1-3 sets is just as effective as 5+. By the very virtue of inductive reasoning, you can only show one to be better than the other or present that there is a lack of evidence for any conclusion. You can't affirm the null hypothesis.

More important is the point that any given study does not prove a theory. It only shows how the percentages rolled for that particular study.

There have been many cases in the medical and scientific journals where study conclusions were dead wrong because of an unrecognized variable.

Hence, we have theories... never proofs.

Actually I believe casual posted a study that affirms almost complete diminishing returns after the 3rd set. I can't find it off hand, however.

Moreover, the increased gains are also proven by logic, per se. If you can train more, you can grow more. Let's use an example. We'll say that each day of HST training, you only made 50% possible gains (and this is GROSSLY underexagerrated, it's probably closer to 90-95%) compared to a once a week intense volume session. Even then, you're still growing more overall.

Couple this with the fact that many people overtrain by doing intense volume with many sets to failure 4-5 days a week. They are so burned out that their nervous system is constantly drained, and they are gaining nothing.

Regarding olympic lifters, do you think that they have a hypertrophy focus? Because that's what we're talking about here.
 
Curto MA., Fisher MM. The effect of single vs. Multiple sets of resistance exercise on strength in trained males. Med. Sci. Sports Exrc. 31(5 Supp) pp.S114, 1999

Basically, they took a group of already trained clients (not n00bs). They had the subjects perform either one set or three sets of bench press, incline dumbbell press and flat dumbbell flies using ten reps, three times per week for 12 weeks.

So equal frequency, but one group did 9 total sets and the other did 3 total.

Researchers found that one set of each was just as effective as three for increasing bench press 1RM strength. I'm not sure exactly but I think that the higher volume group had <5% greater strength increases (so more volume DOES equal higher strength), but it was within a range that wasn't "statistically significant."

Hence the diminishing returns thing. Of course this doesn't prove that less volume is better for gaining mass, just strength when comparing relative volumes of 9 to 3 on a frequent program.

But low volume does tend to go hand-in-hand with higher frequecy. There IS a study showing that when you take the volume most do on a once-a-week program and distribute it on three days of the week it results in greater increases of mass and strength:

McLester JR., Bishop P., & Guilliams M. Comparison of 1 and 3 day per week of equal volume resistance training in experienced subjects. Med. Sci. Sports Exrc. 31(5 Supp) pp.S117 1999

So it's all a balancing act. The body is pretty complicated. Actually frequency being equal, the program with more volume will result in greater increases in mass and probably strength. Frequency being equal, that is.

I hate to pull a Bill Clinton here, but it's important to very precisely define what you mean by "proof" and "better."

That is, have I seen some kind of "proof" that a single set of an exercise can be significantly better than, say, three sets?

Yes, but it's strictly empirical, and not "better" because the single set causes more or even equal growth (though I do think the second and third efforts aren't going to stimulate significantly more growth).

No: it's better because you can do it more often. 3 sets just digs a really deep hole. While you're busy digging out of that, the 1 set guy is rarin' to go.

So that's a different context than I think you, and most people, had in mind, not to mention that it's not verified by a study (though I hardly see that as a big deal...I'm strictly substance over style, and empirical evidence is plenty good for me).

However, I think it is by far the most relevant way to approach the no. of sets question, because the typical 1 vs. 2+ is all hung up on maximizing growth on a single workout basis, something that tends to lose sight of the big picture.

If low volume training was always equal or better, then atleast some champion olympic power athletes would be training as such and none are.

I might disagree here. We already know it can be at least as productive as higher volume protocols, if only given the success of folks like myself on DC and similar forms of training where we had failed on higher volume protocols.

And I think it's a false dilemma to think the one set's effectiveness could hinge on whether or not Olympic athletes find some merit behind low volume.

That is, there are other choices such a dichotomy shouldn't, but does, exclude, not the least of which is the fact that many of these power athletes, like the weightlifters, need more than just raw muscle and strength. They need skill that simply can't be had with a single set here and there.

If someone set about demonstrating as much, how would showing the two are equal a potential "you can't prove a negative!" scenario?

I still come back to the point that the greatest value in this discussion is what it represents to sedentary adults. You have a huge population that doesn't do jack sh-t. If they would just do 1 set of 3-4 exercises a week they could gain a tremendous improvement in muscle mass and strength. What would that take them? 5 minutes a week?

A modified version of DC could have HUGE social impact.

I totally agree. Lately (last few years) there has been a big push (at least in the US) to get ppl doing even a little bit of cardio. By saying that as little as 10 mins at a time 3 times a week gives a huge benefit, they are getting more and more "lazy" people out there walking.

The same approach could certainly work for lifting and get more people involved. Most people have the idea that you have to work your ass off in the gym several days a week for an hour to get benefit. Of course, lots of us come close to that... :p

ok, i could answer either debaser of guld's post, but it seems to me that guld has incorporates along similar ideas, but i'll bite gulds'.

In regard's to casual's studies, i did a search on pubmed but didn't find them. Assuming that they had large enough sample sizes, were conducted properly, etc. they still don't show much of anything. All that they suggest is that for that type of training for those kind of 'experienced' subjects, that low vol may be comparable to high vol. What i've read sugests nothing about whether or not the excercises were done submaximally or to failure, nor rest periods, nor motivation and emotional excitement level of the trainees. All of these have a huge effect on the response to training, and are huge, overlooked confounding variables. HUGE. Furthermore, being trained suggests nothing about their fitness, or preperation level, not to mention a horde of other factors including, dietary intake, rest, stress, etc.

And even moreso, this study certainly doesn't rule out another form of high set training benefitting a certain group of indivuals even more so than either of the two protocols above.

In the idea of presenting studies, as often they are cited by casual and HST alike, i was reffering to not just showing correlation as concrete but causation, which despite what some may think, is a humoungous ordeal, best shown by the decades spent on looking at cigarettes and cancer.

Practical advice is very good though, but certainly doesn't prove anything....Also, if you look at very high level athletes with very high levels of preparation, and tolerance to excercise (admittedly not me), I am just not convinced that single sets are as good as multiple sets.
OK so we're onto the practical side....

The problem is, we don't know what the ideal training formula for gaining mass for a given individual is. WE DONT KNOW. So in order to present a case i had to bounce between the way to prove something correctly, and what little real world knowledge we have, which is definately inadequate to prove anything, really. But at this point do i fold? or do i try however deplorably unscientifically, to show something? My aim was to cast doubt upon the idea that one (to 3) set(s) is best for all, a one size fits all method, that debaser infferred in his first post.

The reason i state i that i like DC method at the begginning of my post, is that i think his methodology may be extremely beneficial to ideal for many if not most, but this certainly doesn't include all athletes lookin to gain mass.


My reason to include power atheletes is because at the olympic level, i reason that the most qualified coaching and observations have taken place over the past several decades, mostly so in the eastern bloc. Bodybuilding is extremely far behind most of these sports on a knowledge level, i contend; BBing's acceptance of the supercomensation theory over Dual factor is symptomatic of this, i contend as well.

Next i'll quote straight outta Science and Practice, as I am now home from school, and have access to it once again.

Zatsiorsky says, "While muscle hypertrophy is a primary goal of body builders, athletes do not typically aim at increasing muscle mass. However, muscle hypertrophy is an important way to increase muscle strength. Furthermore some athletes (linemen in football, throwers) are able to use heavy bodyweight to their advantage and thus want to increase muscle mass."

So from here i reason that if hypertrophy is important for these high level atheletes like throwers, and undoubtably superheavy weightlifters, then coaches would wish to find an optimal approach to achieving hypertrophy.


Now these power athletes have used multiple set protocols to increase muscle mass. I cannot surely induct from this that low vol is not good for them as i can't say for sure what their results were with them, but as a compromise given the fact that we are workin in the real world, i try to induct a conclucsion that atleast casts large doubt on the idea of a one size fits all, low volume, method for any given trainer looking to gain size. Additionally i was not reffering to skill training at all, as the assistance excercises i am reffering to are trained at the submaximal/rep method level, which is deemed optimal at building hypertrophy, not intra or intermuscular coordination. That is, i was examining the hypertrophy training that these athletes do as an adjunct to skill training.

What i was saying was again reffering to the intial base of using a study as a start to prove something. You have 2 dif groups, having the null and alternative hypothesis. The null states that the result will be equal for each group. The alternative always tries to show some difference. You cannot ever find evidence for the null hypothesis, only evidence against it, or nothing at all.

Trivia...

The reason we have PE classes in high schools was that during World War II (or was it the Korean War?) when they started drafting soldiers... the military was shocked by how many people were in horrible condition... not fit to be soldiers... so they institued PE in schools to get teh nation in better shape should we ever have to call up another draft.

That's also why the President's Office of Physical Fitness was formed.

I definitely agree. It's difficult to show causation. One point I do want to make though, such as in presenting the study showing increased frequency leads to better strength and mass gains -- even if that does fail to show causation, which it may because in that study I think they were new lifters, that there is NO SUCH STUDY showing that once/week is better.

I think we need to accept potentially questionable research over zero research.

Actually we do. The best way to grow a muscle is to load it continuously for up to weeks. When they do that in animals, musles will literally double their size and weight within the timeframe of the study. Now that's quite impractical. Generally, more volume = higher gains. But it reaches a limit very quickly. Now I'm not saying anything about strength training; I don't know nearly as much about that. I'd say for strength athletes that higher volume is a good thing as strength is more related to fatigue and neural effects.
