Running question

I am wanting to compete in a state contest in June. I want to run the 200 or 400 m. There is a track near me that is a 1/4 mile. I am too lazy or too stupid or both to figure it out, but what do I need to run on the 1/4 mile track to equal a 200 or 400?
 
Anyone know of any good sprinters training programs. The times for me (masters division) are not that stiff, but I want to win not just be competitive. The gold last year was won in the 200 m with 23.38, and the 400 m with 52.16. "Back in the day" when I ran track in high school I ran what was then the 440.

I am working 5 or 6 twelve hour days so I may only get to train on the track 3 days per week.
 
I know of a lot of good training that you can do, but first:
what are you wanting to compete in?
the 400m still?
Three days a week would be fine to train, but not if you want to be hard core competitive.
 
CoolColJ has a pretty good routine for explosiveness, and Spatts I believe used to run track and trained like a sprinter.

I dont think it would hurt to ask either of them for some advice.
 
i would also be interested to see what a track or sprint-based routine would look like. not the weights so much as what you would do on the track and on which days.
 
man a lot of this brings back the hgh school track times.... Ya i did the 400 and 200.. as well as the 100 and 4 x 100... also did a shit load of field and did the decathlon... good times..
