16 Year old looking for a program

Basically I've been hitting the gym to build muscle and get in shape for rugby, but I've never actually used a plan. I'm kinda thinking that I should get one, I just dont have a clue where to start
 
Do not fall victim to the obsessive compulsive I got to do 500 sets for arms workout mentality. This will get you nowhere, especially if you need to be athletic. At your age you should focus on the big basic compound exercises and eat a solid diet. This alone will take you far. They are the Star/Pendalay/5x5 routines and they are the best thing YOU can do imo.
 
Somebody close this tread before some idiot gives him a routine from Schwarzenegger's Encyclopedia of Modern Bodybuilding : The Bible of Bodybuilding.
 
haha dont close it.. im not gonna follow advice that has anything to do with arnold. I want to improve on a few things though:

1. build endurance.
2. train legs more than i am now.

Brother, it looks like you have a huge advantage in that you have the right idea on where you should take your training. Most guys your age fall into that "I must work bi's, abs, and chest for two hours at a time" mentality.

In line with the goals you stated, I'd highly recomend you check out the training vault sticky at the top of the forum and read the Madcow Program for beginners. It's bascially a program with a lot of the time wasting bull cut out of it, and I bet it would be perfect for you. It focuses mostly on the main lifts like squats, deadlifts, rows, and shoulder and chest presses. Stick with that for 4-5 months and you won't regret it.

If you want to improve endurance, stay away from long runs and other aerobic exercise. Even though you're on the field for 80 min. most of your energy is consumed in bursts of activity- about 30 seconds - 2 minutes.

You want to do interval training. Something like 6 x 3 minutes running fast enough for maximal heart rates. Rest 3 min between each interval.

It'd also be important to do some fast running for short term stress. You want to go for just 5- 20 sec. of fast running with up to 2 min. rest between bursts.

Finish up with 1 slow 30 min. run every week. You don't want to feel tired after this run. It's useful for burning fat and balanced development- sort of an active recovery for your other training.

in addition to the weight training..(compound movements) Squat, DL, standing shoulder press, bench, etc...Go to the junk yard and buy a few heavy tires... get a harness and sprint while dragging those damn things behind you. it will help you power through when on the field.
