You won't be able to get a better answer for your problem than simply using protein powder (Whey) post workout for your protein, as for your carbs you can do alot of whole foods to replace glycogen spent.

i believe pwo shake works the best

make a pwo shake freeze it then eat it with a fork and knife there is ur solid food ..........:)
