Burn fat or muscle?

Interval training for sprints is a favorite (look at a world class sprinter and a world class marathon runner and take your pick between their physiques). One can also use intervals with a stopwatch or timer on a stationary bike or eliptical as desired.

As far as burning muscle...don't drop weight too fast over a prolonged period. Cardio doesn't necessarily burn muscle but the stimulus is counter to weightlifting and can interfere with hypertrophy and recovery from workouts so the amount of cardio stimulus has to be managed along with your total calories to avoid either pitfall.
