Basic 9 Week Westside Program

I just felt like this needed to be posted for anyone interesting in seeing a Basic westside Template..



Week 1

Day 1 (max effort squat day)
Good Mornings: warm up doing sets of three reps until you feel that you can no longer perform three reps. At this point drop the reps to one and continuing working up to a one rep max.
Glute Ham Raises: 3 sets of 10 reps. Stress the eccentric, try to get a four count on they way down.
Reverse Hypers: 3 sets of 8 reps using the small strap
Pull Down Abs: 5 sets of 10 to 15 reps
Straight Leg Raises: 5 sets of 15 reps

Day 2 (max effort bench day)
Board Press: warm up doing sets of three reps until you feel that you can no longer perform three reps. At this point drop the reps to one and continuing working up to a one rep max.
Lying Barbell tricep extensions: 6 sets of 10 reps
Push Downs: 3 sets of 10
One Arm Press: 3 sets of 15

Day 3 (dynamic effort squat day)
Box Squats: 10 sets of 2 reps with 50% of 1RM (45 to 60 sec rest between sets)
Reverse Hypers: 3 sets of 8 reps using the small strap
One Leg Squats: 4 sets of 10 with each leg
Dumbbell Rows: 4 sets of 6 reps
Barbell Shrugs: 3 sets of 15 reps

Day 4 (dynamic effort bench day)
Bench Press: 10 sets of 3 reps with 60% of 1RM; use three different grips; (45 to 60 sec rest between sets)
Lying Dumbbell Tricep Extensions: 4 sets of 8 reps
Dumbbell Side Raises: 3 sets of 10 reps
Bent Over Dumbbell Side Raises: 3 sets of 10 rep


Week 2

This is a fantastic program. I am in week 7 of my second "9 week program" It works.

The only thing I changed is that I do not do board or floor presses. I will in the next 9 week program. I have never benched the amount of weight I am benching now in my life. It's not much but I did 300 lbs in the incline press (my sub for board presses),in my past training I could not get over 225 lbs for sh*t.
I also injured myself a few weeks ago doing sumo style deadlifts, so my squat and deadlift max's will suck. Hopefully I'll heal up soon. I trying to take it easy on my Hams.


But there is a misprint on the website and in the seminar book.
On DE days, * after your sets of _______(Box Squats or Bench Press) work up to a heavy double. This is not a maximum attempt so do not miss the attempts.

Para, what did you injure? If if it was your hamstrings then I would suggest bringing them up with extra GHR's, Stiff-Leg and Romanian Deads, and Pullthroughs...
 
I think its sort of a tie-in with the glute and ham muscle, the center of my right glute.
last night I did squats and It felt ok ubntil I started to add a lot of weight, the same thing with leg curls and stiff legged deadlifts I stayed light so no real pain there.
 
Sounds like exactly where I hurt my left ham about a month back. Right at the base of my glute where ham meets.. I hurt it on Friday deadlifting, then went and played football with it on Saturday. Then it really tightened up and hurt like hell till about sunday evening. But by Tuesday I was back to DE Squats and Heavy Glute/Ham raises without skipping a beat. It never swelled any but I still wrapped in in an ace bandage to keep it warm during that weeks DE and ME squat/Dead days.. Moral of the story, you'll be back to normal in no time..
 
It's been over a month, it seems like it is getting better, I think i should stay off it for a little longer, I am getting better slowly.
 
You should probably be doing at least some AR work to help that heal a little faster.. Maybe some light Dimel Deads for sets of 20. Or the same thing with bands.. I would suggest doing a little at least every other day to aid recovery..
